What is tempo (threshold) pace?

Threshold pace is the fastest sustainable pace at lactate steady-state — roughly the pace you could race for 60 minutes. Daniels prescribes it at 86-88% of VO2max, or about 25-30 seconds per mile slower than your 5K race pace.

How long should a tempo run be?

Continuous tempo: 20-40 minutes. Cruise intervals (Daniels' preferred format): 4-6 × 1 mile with 1 minute jog, or 3-4 × 2K with 2 minute jog. Total threshold volume should stay under ~10% of weekly mileage.

How is threshold pace different from marathon pace?

Marathon pace is ~14-18 seconds per mile slower than threshold. Threshold develops lactate clearance and sustainable speed; marathon pace develops fueling, fluid handling and mental rhythm at race effort.

How often should I run threshold work?

Once a week in most blocks, twice a week only in a dedicated threshold phase and only if easy volume supports it.

Can I run tempo by heart rate instead of pace?

Yes, at 88-92% of maximum heart rate, but expect a 30-90 second lag at the start of the effort and drift later on. Pace anchors it better on a flat course.

What if I cannot hold the calculated pace?

Then your VDOT input was probably a hero effort, the conditions are against you, or you are fatigued. Drop 5-10 seconds per mile and retest when the block calms down.

Methodology and assumptions

Threshold pace = velocity at 83–88% VO2max, approximately the pace sustainable for 60 minutes all-out.
What it assumes
  • Lactate threshold sits at a consistent fraction of VO2max across trained runners.
  • Threshold work is run at a comfortably-hard, controlled effort, not a race.
Known limitations
  • Threshold as a %VO2max varies materially with training history — well-trained athletes sit higher than the model assumes.
  • It is a proxy for a lactate measurement, not a substitute for one.

Threshold pace sits at roughly 88% of VDOT — the intensity you could race for about an hour, where lactate production and clearance balance.

Daniels caps continuous tempo work at about 20 minutes and uses cruise intervals of 5-15 minutes with short rests for larger doses.
